How to use this (read first)

Pick one region (or the daily routine below) and run it for a month. Pain rule: up to 3-5/10 during exercise is acceptable IF it settles by the next morning and isn't trending worse week over week - otherwise back off. Honest timeline: in 30 days you build motor control, pain relief, and early strength; tendons and bone keep remodeling for months after, so a month is the foundation, not the finish.

Resistance stretching at home: most regions include strap-based PNF stretching - press gently INTO the strap for 6 seconds, exhale, then deepen the stretch 20-30 seconds. Two to four rounds. A yoga strap, belt, or towel all work.

Breath default: exhale on the effort of every rep. Posture default: there is no single perfect posture - the best posture is a varied one - but during exercise, aim for the alignment cue listed in each region.

The Daily Full-Body Routine (15-30 min, 4 weeks)

Every day: 3-5 min mobility warm-up -> 10-20 min circuit of the five patterns - squat, hinge, push, pull, carry - plus one McGill core drill -> 3-5 min breathing cool-down (use the 100 Days of Breath pacer).

Weeks 1-2: bodyweight + light bands, learn the grooves. Weeks 3-4: thicker bands, slower eccentrics, single-leg versions. Bands, bodyweight, and weights build comparable strength when effort matches - so a $20 band set genuinely covers this whole program.

Sticking with it: attach the routine to an existing daily habit, keep it short, and track your days - the same tricks that make the breath program work.
