The 25-minute flow
Minutes 0-6: Ankle rocks -> tibialis raises -> backward walking (the warm-up IS training). Minutes 6-18: Spanish squat holds -> step-downs -> ATG split squats -> terminal knee extensions. Minutes 18-25: lateral band walks -> soleus raises -> couch/strap stretching to lock in the new range.
Frequency: the full protocol 3x/week; on off days do just the mobility pieces (01, 04, 10). Pain rule: up to 3-5/10 during work is acceptable if it settles by morning - trending worse means back off one progression step.
Four-week arc: Weeks 1-2 own the movements with support and modest range. Week 3 add depth, height, or band thickness. Week 4 add load (backpack, weight at chest) and go hands-free on the split squats. In 30 days you build control and early strength; the tendons keep adapting for months after - keep going.

Knee-to-Wall Ankle Rocks
MOBILIZE FIRST
SET UPStand facing a wall, one foot about a hand-length away, hands on the wall.
HOW TO DO ITDrive the knee straight forward over the middle toes until it touches the wall, heel glued down. Rock in and out slowly. If it touches easily, slide the foot back a thumb-width and repeat.
DOSE2 sets of 10 slow rocks per side. Track progress: measure your max toes-to-wall distance weekly.
WHAT YOU SHOULD FEELA stretch deep in the ankle/calf - the knee cannot be bulletproof if the ankle below it is a brick.

Tibialis Raises
SHIN ARMOR
SET UPBack and hips against a wall, feet one to two foot-lengths out, legs straight.
HOW TO DO ITLift both forefeet toward your shins as high as possible, pause one second, lower with control. The further your feet are from the wall, the harder it gets.
DOSE2 sets of 15-25 reps. When 25 is easy, walk the feet further out or go single-leg.
WHAT YOU SHOULD FEELThe muscle on the front of the shin burning - this decelerates every step you take and shields the knee.

Bent-Knee Calf Raises (Soleus)
BELOW-KNEE ENGINE
SET UPStand on a step on the balls of your feet, knees bent about 20 degrees and KEPT bent, fingertips on a wall for balance.
HOW TO DO ITLower the heels below the step over 3 slow seconds, then rise to tall tip-toes over 2 seconds, keeping the knee bend the whole time.
DOSE3 sets of 12-15. Week 3-4: single leg, or hold a weight.
WHAT YOU SHOULD FEELDeep low-calf work near the Achilles - the soleus absorbs shock before it ever reaches the knee.

Backward Walking

SET UPClear hallway, treadmill set slow, or flat driveway.
HOW TO DO ITWalk backward with a tall chest, reaching each foot back and pulling the ground toward you through the ball of the foot. Add a slight incline or drag a light sled/backpack when easy.
DOSE3-5 minutes continuous. This is the warm-up engine of the whole protocol.
WHAT YOU SHOULD FEELQuads above the knee working with zero joint impact - the single most knee-friendly strength move that exists.

Spanish Squat Isometric
TENDON MEDICINE
SET UPLoop a heavy band around a pole and behind both knees. Step back until the band is taut, feet shoulder width.
HOW TO DO ITSit straight down against the band's pull until thighs near parallel, torso vertical, and HOLD. The band lets you sit back without the knees drifting forward.
DOSE3-5 holds of 30-45 seconds. Isometrics like this measurably calm irritated patellar tendons.
WHAT YOU SHOULD FEELFront of the thigh shaking, kneecap area loaded but comfortable.

Slow Step-Downs
CONTROL UNDER LOAD
SET UPStand tall on a step or low box, one foot planted, the other hanging off the edge.
HOW TO DO ITBend the standing knee and lower the free heel toward the floor over 3 full seconds - tap, don't rest - then drive back up. The standing kneecap tracks over the 2nd toe the entire time.
DOSE3 sets of 8-10 per side. Progress: taller step, then hold a weight at the chest.
WHAT YOU SHOULD FEELThe standing hip and thigh controlling every inch - this is the exact test used to grade knee control.

ATG Split Squat
FULL-RANGE FREEDOM
SET UPLong lunge stance, back heel up. Hold a pole or doorframe for balance at first.
HOW TO DO ITLower straight down until the front knee travels far over the toes and the hamstring rests on the calf - or as deep as today allows - front heel down. Drive back up through the whole foot.
DOSE2-3 sets of 6-8 per side. Weeks 1-2 hold support and limit depth; weeks 3-4 deepen, then hands free.
WHAT YOU SHOULD FEELA huge stretch-plus-strength through the front thigh and hip flexor of the rear leg. Knees-over-toes is safe when you EARN the range gradually - that's this whole progression.

Banded Terminal Knee Extension
THE LOCKOUT
SET UPAnchor a band at knee height, loop it behind one knee, step back until taut, that foot flat.
HOW TO DO ITLet the band bend the knee slightly, then squeeze the thigh to lock the knee completely straight. Pause 2 seconds at full lockout.
DOSE3 sets of 15 per side.
WHAT YOU SHOULD FEELThe teardrop muscle just above and inside the kneecap - the knee's stabilizer-in-chief - switching on hard.

SET UPLoop band just above the knees, quarter-squat stance, feet hip width.
HOW TO DO ITStep sideways leading with the heel, keeping constant tension - never let the feet click together. Ten steps one way, ten back.
DOSE3 rounds of 10 steps each direction.
WHAT YOU SHOULD FEELThe side of the hip burning - weak hips are the hidden cause behind most collapsing knees.

Couch Stretch + Strap Quad PNF

SET UPKneel with one shin vertical up a wall or couch back, other foot planted in front. Or lie prone with a strap around the ankle.
HOW TO DO ITSqueeze the glute of the wall-side leg and gently raise the torso. Strap version: pull the heel toward the glute, then press the foot INTO the strap 6 seconds, exhale, and deepen 25 seconds.
DOSE2-3 rounds of 25-30 seconds per side, every session.
WHAT YOU SHOULD FEELA deep front-thigh and hip-flexor stretch - the resistance-stretching finisher that keeps new range.
