The Low Back Bulletproofing Protocol.

Twenty-five minutes, ten movements, four weeks. Your low back is one of the strongest structures you own - these movements teach it to feel that way again: breathe, articulate, armor it on three sides, power it with the hips, and finish long.

The 25-minute flow

Minutes 0-5: 90/90 breathing -> segmental cat-cow. Minutes 5-17: the Big-3 armor - curl-up, side plank, bird-dog - then bridges. Minutes 17-25: hinge patterning -> Pallof press -> deep squat hold -> strap PNF finisher.

Frequency: the Big-3 and breathing daily; the full protocol 3x/week. Pain rule: up to 3-5/10 that settles by morning is fine; trending worse means step back one progression. Four-week arc: weeks 1-2 own the holds, week 3 lengthen holds and thicken bands, week 4 add load to bridges and go deeper in the squat hold.

CALM THE CORE
SET UPLie on your back, calves resting on a chair or couch, hips and knees at right angles.
HOW TO DO ITNasal inhale low and wide into belly and side ribs; exhale twice as long, feeling the low back settle heavy into the floor.
DOSE2 minutes to open every session.
WHAT YOU SHOULD FEELThe low back melting toward the floor as the deep core wakes up.

Segmental Cat-Cow

OIL THE HINGES
SET UPHands under shoulders, knees under hips.
HOW TO DO ITRound the spine one vertebra at a time from tailbone to neck on the exhale; reverse into a gentle arch on the inhale - slow enough to feel each segment.
DOSE8 slow waves.

McGill Curl-Up

FRONT ARMOR
SET UPLie back, one knee bent, hands under the natural low-back arch.
HOW TO DO ITLift head and shoulders only a few centimeters as one rigid unit - the low back never flattens - hold 8-10 seconds, lower.
DOSEDescending pyramid: 6, then 4, then 2 holds. Switch bent leg halfway.
WHAT YOU SHOULD FEELFront core working hard while the spine stays perfectly still.

Side Plank Ladder

SIDE ARMOR
SET UPOn your side, elbow under shoulder. Start from the knees.
HOW TO DO ITLift the hips into one straight line, hold 8-10 seconds, rest briefly, repeat. Progress: knees to feet, then add top-leg raise in week 4.
DOSE6/4/2 holds per side.

Bird-Dog

BACK ARMOR
SET UPHands and knees, spine neutral - balance an imaginary cup of tea on your low back.
HOW TO DO ITReach one arm and the opposite leg long - not high - hold 8-10 seconds, sweep them back under, switch sides.
DOSE6/4/2 holds per side.
WHAT YOU SHOULD FEELDeep back stabilizers firing while nothing else moves an inch.

Glute Bridge to Hip Thrust

THE ENGINE BEHIND THE BACK
SET UPLie back, knees bent, feet flat and close to the hips.
HOW TO DO ITExhale and drive through the heels until the body is one line from knees to shoulders; squeeze the glutes 2 seconds at the top. Weeks 3-4: shoulders on a couch, add a weight across the hips.
DOSE3 sets of 10-12.

Hip Hinge with Dowel

THE PATTERN THAT SAVES BACKS
SET UPHold a broomstick along your spine touching head, mid-back, and tailbone.
HOW TO DO ITPush the hips straight back, soft knees, chest proud, until you feel the hamstrings load - all three contact points never leave the stick. Stand tall by squeezing the glutes.
DOSE3 sets of 10. This IS how to pick everything up forever.

Pallof Press

ANTI-ROTATION GOLD
SET UPBand anchored at chest height to a door or pole; stand side-on, band held at the sternum with both hands.
HOW TO DO ITPress the hands straight out and hold 5 seconds while the band tries to twist you - refuse it - then return. Face the other way for the second side.
DOSE3 sets of 8 per side; thicker band weekly.
WHAT YOU SHOULD FEELEverything around your trunk bracing as one piece.
MISTAKES THAT STEAL RESULTSLetting the shoulders rotate; leaning away from the anchor.

Supported Deep Squat Hold

THE RESTING POSITION
SET UPHold a doorframe or strap anchored low.
HOW TO DO ITSink into the deepest comfortable squat, heels down, chest tall, and simply breathe there - gently shifting side to side.
DOSEAccumulate 2 minutes.
WHAT YOU SHOULD FEELHips, ankles, and low back decompressing together - humanity's original resting pose.
MISTAKES THAT STEAL RESULTSHeels lifting; collapsing the chest; gripping tension instead of breathing.

Strap PNF Finisher: Hamstrings + Hip Flexors

LOCK IN THE LENGTH
SET UPStrap around one foot, lying on your back; then kneeling lunge for the hip flexor side.
HOW TO DO ITHamstring: leg up, press the heel INTO the strap 6 seconds, exhale, deepen 25 seconds. Hip flexor: tall kneeling lunge, squeeze the back glute, gently shift forward 25 seconds.
DOSE2-3 rounds each side, every session.
WHAT YOU SHOULD FEELLong, unguarded muscles - freshly earned range the next 24 hours get to keep.
MISTAKES THAT STEAL RESULTSBouncing; letting the low back arch during the lunge.
