The Scapula Bulletproofing Protocol.
Twenty-five minutes, ten movements, four weeks. The shoulder blade is the launchpad every arm movement lifts off from - this protocol teaches it to glide, wrap, squeeze, and stabilize so shoulders, necks, and elbows all downstream get easier lives.
The 25-minute flow
Minutes 0-5: scap circles -> wall angels. Minutes 5-18: scap push-ups -> T raises -> Y raises -> serratus punches -> face pulls. Minutes 18-25: bear holds (weeks 2-4) -> blade-squeeze holds -> doorway finisher.
Frequency: circles, angels, squeezes daily; strength 3x/week.

Scap Circles WAKE THE WINGS
SET UP Standing, arms relaxed.
HOW TO DO IT Draw big slow circles with the shoulder blades alone - up, back, down, forward - then reverse. Arms stay asleep.
DOSE 10 each way.
WHAT YOU SHOULD FEEL The blades discovering they move independently of the arms.
MISTAKES THAT STEAL RESULTS Arm swinging; tiny shrugs only.

Wall Angels THE CONTROL TEST
SET UP Back, head, and arms in goalpost against a wall.
HOW TO DO IT Slide arms up and down keeping wrists and elbows brushing the wall, ribs down.
DOSE 3 sets of 8.
WHAT YOU SHOULD FEEL Blades rotating smoothly on the ribcage rails.
MISTAKES THAT STEAL RESULTS Ribs flaring off the wall; wrists peeling away.

Scap Push-Up SERRATUS ENGINE
SET UP Plank on hands (knees fine), elbows straight.
HOW TO DO IT Without bending the elbows, let the chest sink between the blades, then push the floor away until the upper back domes.
DOSE 3 sets of 10.
WHAT YOU SHOULD FEEL The boxer's muscle wrapping the blades to the ribs.
MISTAKES THAT STEAL RESULTS Elbows bending; hips sagging.

Prone T Raises MID-TRAP ARMOR
SET UP Face-down, arms out in a T, thumbs up.
HOW TO DO IT Squeeze the blades together and float the arms, hold 2s, lower slow.

Prone Y Raises LOWER-TRAP GOLD
SET UP Face-down, arms overhead in a Y, thumbs up.
HOW TO DO IT Lift the arms by drawing the blades DOWN and in - hold 2s - lower.
DOSE 3 sets of 8.
WHAT YOU SHOULD FEEL The undertrained lower-blade muscles that keep shoulders young.

Band Serratus Punch REACH STRENGTH
SET UP Band anchored behind, handle in one hand at shoulder height.
HOW TO DO IT Punch forward and then reach one inch FURTHER by sliding the blade around the ribs; return slow.
DOSE 3 sets of 10 per side.
WHAT YOU SHOULD FEEL Power at the very end of every reach.
MISTAKES THAT STEAL RESULTS Twisting the torso; dropping the arm.

Blade Squeeze Holds POSTURE BATTERY
SET UP Sitting or standing tall, arms at sides.
HOW TO DO IT Draw the blades gently back and down - proud, not pinched - hold 10 seconds breathing.
DOSE x8, sprinkled through the day.
WHAT YOU SHOULD FEEL A tall carriage becoming the default setting.

Band Face Pulls REAR-LINE BUILDER
SET UP Band anchored at face height, both hands.
HOW TO DO IT Pull toward the eyes as elbows flare high and wide, blades squeezing, pause 2s.
DOSE 3 sets of 12, 3x/week.
WHAT YOU SHOULD FEEL The whole rear shoulder line balancing a life of forward reaching.

Bear Position Holds LOADED STABILITY
SET UP Hands and knees, then knees hover one inch.
HOW TO DO IT Hold the hover with blades actively pushing the floor away, back flat, 15-20 seconds.
DOSE 4 holds, weeks 2-4.
WHAT YOU SHOULD FEEL Blades stabilizing under real load - quiet, hard-working stillness.
MISTAKES THAT STEAL RESULTS Sagging between the blades; held breath.

Doorway Chest Opener + Reach Finisher FREE THE FRONT
SET UP Forearm on a doorframe, elbow shoulder-height; then a tall kneeling overhead reach.
HOW TO DO IT Lean gently through the doorway 25s each side; then reach both arms up and slightly back, breathing wide, 5 breaths.
DOSE 2 rounds each, every session.
WHAT YOU SHOULD FEEL The front unlocking so the blades can finally sit home without a fight.
MISTAKES THAT STEAL RESULTS Forcing the lean; ribs flaring skyward.
When to bring it to us instead
A blade that visibly wings off the ribs with arm weakness or numbness, or shoulder pain that ignores a month of honest work: expert eyes first.
