The Mid-Back Bulletproofing Protocol.

Twenty-five minutes, ten movements, four weeks. The thoracic spine is the generous neighbor - when it moves well, the neck above and low back below both breathe easier. This protocol unlocks its extension and rotation, armors the muscles that hold you tall, and trains the 360-degree breath that lives inside the ribs.

The 25-minute flow

Minutes 0-8: thread the needle -> open books -> roller extensions. Minutes 8-18: sphinx breaths -> swimmers -> overhead pull-aparts -> dowel rotations. Minutes 18-25: windmills -> band rib breathing -> side-line strap finisher.

Frequency: mobility daily; strength 3x/week. Four-week arc: weeks 1-2 gentle range, week 3 add holds at end range, week 4 add light load to the strength pieces.

Thread the Needle

ROTATION OPENER
SET UPHands and knees.
HOW TO DO ITSlide one arm palm-up under the body until the shoulder and ear rest down, exhale there 3 breaths, then unwind and sweep that arm to the ceiling.
DOSE6 slow threads per side.

Roller Extensions

THE HINGE-BY-HINGE ARCH
SET UPFoam roller (or firm towel roll) across the mid-back, hands cradling the head, hips down.
HOW TO DO ITExhale and arch the upper back over the roller - hips stay grounded so the bend happens in the mid-back only - then move the roller one segment and repeat.
DOSE3 positions x 5 breaths, daily.

HOW TO DO ITSweep the top arm open like a book cover, following it with your eyes, until the shoulder reaches for the floor behind - knees never separate - exhale, return.

Sphinx Breaths

FRONT-LINE EXTENSION
SET UPFace-down, propped on forearms, elbows under shoulders.
HOW TO DO ITPress the forearms down, lift the chest proud, and breathe five slow cycles into the front of the ribs - each exhale letting the mid-back settle deeper into the arch.
DOSE3 sphinx holds of 5 breaths.
WHAT YOU SHOULD FEELLength up the front, ease through the mid-spine.

Swimmers

BACK-LINE POWER
SET UPFace-down, arms overhead, forehead hovering.
HOW TO DO ITSweep the arms in wide slow circles - overhead, out, down to the hips, and back - like a slow-motion butterfly stroke, blades gliding the whole way.
DOSE2 sets of 6 circles, 3x/week.
WHAT YOU SHOULD FEELEvery muscle along the back of the ribs working in coordinated waves.

Overhead Pull-Aparts

UPPER-BACK ARMOR
SET UPLight band overhead in both hands, arms long.
HOW TO DO ITPull the band apart as the arms lower behind the head toward the shoulders, squeezing the blades down and together, then return overhead.
DOSE3 sets of 12, 3x/week.
WHAT YOU SHOULD FEELThe lower-blade muscles that hold the mid-back tall for hours.

Windmill Reach

SPIRAL LENGTH
SET UPHalf-kneeling or standing wide, one arm up, eyes on that hand.
HOW TO DO ITHinge sideways sliding the low hand down the leg while the top arm spirals higher, chest opening skyward; breathe, unwind.
DOSE6 reaches per side.
WHAT YOU SHOULD FEELA grand spiral through ribs and spine - the movement of reaching for the top shelf, perfected.

Dowel Rotations

PURE TWIST TRAINING
SET UPSeated tall, a broomstick across the shoulders behind the neck, hands wide on it.
HOW TO DO ITRotate the stick and torso left with a long exhale, pause 2 seconds at the honest end, return, then right - hips glued forward.
DOSE2 sets of 10 per side.
WHAT YOU SHOULD FEELClean measurable rotation from the mid-back alone.

Band Rib Breathing

EXPANSION TRAINING
SET UPA light band wrapped snug around the lower ribs, tied or held.
HOW TO DO ITInhale to press the ribs OUT into the band in every direction - front, sides, back - then exhale twice as long as the band recoils in.
DOSE10 breaths, twice daily. Feeds directly into your 100 Days of Breath.
WHAT YOU SHOULD FEELThree-hundred-sixty-degree rib motion - the bellows of the whole upper body.
MISTAKES THAT STEAL RESULTSChest-only lifting; strangling tension in the band.

Strap PNF Finisher: Side-Line

THE FINISHING LENGTH
SET UPKneeling or standing, strap held overhead in both hands.
HOW TO DO ITSide-bend away until the whole flank lengthens; gently pull the strap APART 6 seconds, exhale, bend one degree deeper 25 seconds. Both sides.
DOSE2 rounds per side, every session.
WHAT YOU SHOULD FEELThe long lateral line from hip to fingertips - open ribs, easy breath, tall posture.
MISTAKES THAT STEAL RESULTSTwisting forward; holding the breath in a side-bend of all places.
